The 4 Stages of Sleep (and Why Each One Matters)

A night of sleep isn’t one long flat state — it’s a repeating cycle of four stages your brain and body run through roughly every 90 minutes. Each stage does different work, and missing any of them regularly is what makes “eight hours” feel like it didn’t count.

Here’s what actually happens between the moment you close your eyes and the moment the alarm goes off, and why the shape of your sleep matters as much as its length.

Stage 1 — Falling asleep (light sleep)

This is the doorway. It lasts a few minutes, sometimes less. Your brain waves slow, your muscles start to release the day, and your heart rate drops. You’re easy to wake in this stage — a car outside, a text buzz, someone opening a door — and if you get pulled back out you often don’t realise you were asleep at all. Sudden jerks of the legs or arms as you drift off (“hypnic jerks”) are normal and happen right here.

Stage 2 — Settling in

Most of a normal night is spent in stage 2. Your body temperature drops a little more, your breathing steadies, and your brain produces short bursts of activity called sleep spindles, which are thought to help lock in what you learned during the day. It’s still relatively light sleep — you can be woken, though it takes more — but this is where a lot of the routine housekeeping of a night gets done.

Stage 3 — Deep sleep

This is the heavy, restorative one. Your brain waves become long slow waves, breathing and heart rate reach their lowest, and it becomes genuinely hard to wake you. If someone shakes you out of stage 3, you’ll be foggy and disoriented for several minutes — that’s sleep inertia, and it’s the specific reason certain “eight-hour” nights feel worse than certain seven-hour ones. Deep sleep is when the body does its physical repair: tissue growth, immune work, hormone release. Skimp on this stage repeatedly and no amount of caffeine really covers it.

Stage 4 — REM (dreaming sleep)

REM stands for rapid eye movement, because your eyes flick under your closed lids while it’s happening. Your brain activity in REM is nearly as awake-looking as your daytime brain, but your muscles are almost fully paralysed — a safety mechanism so you don’t act out your dreams. This is where most vivid dreaming lives, and where the brain does a lot of memory consolidation and emotional processing. The REM periods early in the night are short; the ones near morning can last 30–60 minutes, which is why your last dream of the night is often the longest and strangest.

Why the whole cycle matters

Deep sleep is heavier in the first half of the night. REM is heavier in the second half. If you cut a night short at four or five hours you don’t just lose “some” sleep — you lose most of your REM. If you’re constantly waking mid-cycle, you also miss out on the natural finish of each stage. That’s why a full, uninterrupted night of even six honest hours can feel better than a fragmented eight.

How to work with the cycle instead of against it

Two practical ideas make a real difference. First, protect the environment: dark room, cool temperature, no phone in reach, quiet. Anything that pulls you out of a cycle costs you a whole stage. Second, give your brain something to hold onto as you fall through stages 1 and 2 — a slow, steady sound (rain, distant waves, ambient music) fills the small noises that would otherwise startle you back to the doorway. Play something calm on low volume and let it run; sleep is far less about “trying” than about clearing the runway. Once you’re through the doorway, the cycle knows what to do.

How long is one full sleep cycle?

About 90 minutes on average, though it varies from person to person and drifts a little across the night. A normal night contains 4–6 of these cycles back to back.

Which stage is the most important?

All of them do different work — deep sleep restores the body, REM consolidates memory and emotion. Missing any of them repeatedly leaves noticeable gaps.

Why do I feel worse when I wake up after 8 hours than after 7?

You probably woke up mid-cycle, deep in stage 3. Waking during light sleep (end of a cycle) feels far easier than being pulled out of deep sleep.

Is it true you only dream in REM?

Most vivid dreaming happens in REM, but you can have thought-like dreams in the other stages too. REM is where the strange, story-shaped ones live.
